From Wired to Tired: How to Set Yourself Up for Great Sleep!

Ever feel exhausted, but the moment your head hits the pillow, your brain decides it’s
the perfect time to replay conversations, plan tomorrow, or solve problems you didn’t
even know you had?
You’re not alone.


In today’s fast-paced world, many of us spend our days in a constant state of “go,”
only to expect our bodies to suddenly switch off at night. The reality is, sleep doesn’t
work like that. If your system is wired, it won’t easily shift into rest.


For some, this is even more noticeable. Stress, busy lifestyles, injury, or persistent
pain can all keep the nervous system on “high alert,” making it harder to fall asleep or
return to sleep.


The good news? Sleep is something we can support and train.


By making a few simple, consistent changes, you can help your body transition from
wired to tired, setting yourself up for deeper, more restorative sleep.


Consistency Is Everything: Bedtime and Wake Time


Your body runs on a circadian rhythm, a 24-hour internal clock that regulates sleep,
hormones, and energy levels.
Going to bed and waking up at consistent times every day (including weekends) helps
anchor this rhythm. When your sleep schedule varies, your body struggles to know
when to wind down and when to wake up.
Just as you may have done with a baby, consistent routines around sleep trains your
brain when to sleep. It really is no different when you are an adult.

Light Exposure: Start Your Day Right


Light is one of the most powerful regulators of your sleep-wake cycle. It is then no
surprise that in countries like Australia, we sleep when it is dark and wake when it is
light. Go to countries where their summers have 24-hour sun shining, or 24-hour
darkness in winter, you can understand why there are strategies for promoting sleep
in those countries.


Getting light exposure (natural if possible) as early as possible after waking helps:
 Reduce melatonin (so you feel alert)
 Improve daytime energy
 Set your body up to feel sleepy at the right time that night


Even a short period outside in the morning or standing next to a window can make a
meaningful difference.


Caffeine and Alcohol: The Problems We Want to Ignore


These are two of the most common habits that impact sleep, and often the ones we’re
most reluctant to change. While both can feel helpful in the moment, they tend to
work against quality sleep in the long run.


Caffeine: Borrowing Energy from Tomorrow


Caffeine doesn’t just “give you energy”, it changes how your brain perceives tiredness.
Throughout the day, your body builds up a chemical called adenosine, which creates
your sleep drive (separate from your circadian rhythm). Adenosine binds to receptors
in the brain, signalling that it’s time to rest.


Caffeine works by blocking these adenosine receptors, essentially stepping into the
same spot and preventing your brain from recognising how tired you are.
This is why you may feel more alert after a coffee, even if your body is genuinely
fatigued.


The catch?


Adenosine is still building up in the background. When the caffeine wears off, that
accumulated sleep pressure is still there, which can lead to:


 A sudden drop in energy (“crash”)
 Increased sleepiness later on
 Difficulty falling asleep if caffeine is consumed too late
 Incomplete discharge of adenosine so waking tired


Because caffeine can stay in your system for 6–8 hours (or longer for some people),
even an afternoon coffee can interfere with sleep quality.


Alcohol: Getting You to Sleep, But Not Keeping You There


If caffeine masks tiredness, alcohol tends to push things in the opposite direction,
helping you feel drowsy in the short term, but disrupting sleep later in the night.
As a central nervous system depressant, alcohol slows brain activity, helping you feel
relaxed and ready for sleep. This is why it can make it easier to fall asleep.
But this effect is short-lived.


As your body processes alcohol overnight:
 The sedative effect wears off
 The nervous system becomes more active again
 Sleep becomes lighter and more fragmented


Alcohol is also metabolised into by-products, including sugars, which can influence
blood sugar levels and contribute to waking in the early hours.


This can lead to:
 Waking around 2–3am
 Feeling alert or restless
 Difficulty returning to sleep


At the same time, alcohol reduces deep and REM sleep, which are essential for
recovery and feeling refreshed.


In short: alcohol may help you fall asleep, but it often disrupts the quality of your
sleep and your ability to stay asleep.


Your Bedroom: A Space for Sleep


Your brain builds associations based on repetition. Ideally, your bedroom should
become a cue for rest and relaxation. It should be somewhere that feels inviting and
is not associated with stress or stimulus.


To support this:


 Keep the room cool, dark, and quiet – ideal temperatures are individuals
however most people sleep better in rooms around 18 degrees Celsius.
 Make your bed comfortable and inviting – this does not mean spending a
fortune on sheets and mattresses; it can be as simple as the selection of the
rooms colour palette and a fluffy snuggly blanket.
 Reduce clutter and stimulation – having an organised room can reduce the
stress and overwhelm of living in small spaces.

Most as importantly:
Protect your bed as a sleep-only space (and some special cuddles are ok)
Avoid working, scrolling, or watching TV in bed. Over time, these habits can weaken
the brain’s association between bed and sleep.


Build a Wind-Down Routine


A consistent pre-bed routine helps signal to your body that it’s time to shift gears.
That’s right, just like a baby.
One simple and effective strategy is a hot shower or bath 1–2 hours before bed.

Why it works:
 It temporarily raises your body temperature
 As your body cools afterward, it mimics the natural drop in temperature
needed for sleep
This helps promote sleepiness.

Other helpful wind-down strategies include:
 Gentle stretching
 Reading something low-stimulation
 Breathing exercises or relaxation techniques
 Turning lights down by using lamps or warm low level lighting.


Calm the Nervous System


Sleep requires a shift from a “fight or flight” state to a “rest and digest” state.
Stress, busy days, and even pain can keep the nervous system activated, making it
harder to switch off at night.


Even when you feel physically tired, your brain may still be in a protective, alert
mode.


To help downregulate:
 Slow your breathing (longer exhales can be particularly helpful)
 Try using a mindfulness or body scanning technique
 Write things down to clear your mind before bed


Creating a sense of safety and calm is often the missing piece in improving sleep.
There are great apps that help to promote sleep, they even have apps that will read
stories in ‘under stimulated’ voices. Albeit we would try to steer people away from
phones in their bedroom, if this is a helpful strategy then give it a go. Try to ensure
that the phone is away from you so if you wake up you’re not grabbing your phone.
Also turning off alerts or calls will ensure it does not wake you when sleeping.

What to Do When You Can’t Sleep


It might sound counterintuitive, but one of the most helpful strategies is getting up if
you can not go back to sleep. If you’re awake for more than 20–30 minutes, get out of
bed. Lying in bed awake, especially if frustrated, uncomfortable, or focused on
symptoms, can create an unhelpful association:


 Bed = stress, wakefulness, agitation
Instead:
 Get up and go to a dimly lit space or if possible and safe to do so do not light
the space, use an open blind to let moonlight in
 Do something calm and non-stimulating such as reading on a Kindle Paper
White (does not produce blue light and hence not impact sleep), or listening to
gentle, calming music.
 Engage in a mindfulness or meditative practice
 Return to bed when you feel sleepy and try again
This helps retrain your brain to associate bed with sleep, not struggle.

Devices and Stimulation


Screens can interfere with sleep in two key ways:
 Blue light released in light emitted from screens can delay melatonin release
and interrupt your sleep cycle
 Mental stimulation through scrolling or playing games, keeps the brain active
and will keep you alert rather than calm you down.


Try to limit screen use in the 30–60 minutes before bed, and where possible, keep
devices out of the bedroom.

Other Factors to Consider
Food intake
Large or heavy meals late at night can disrupt sleep, but going to bed hungry isn’t
ideal either. Aim for balance.
Medication
Some medications can impact sleep onset, quality, or night waking. If sleep is a
concern, it may be worth discussing this with a healthcare provider. Creating a
reliance on sleep aids such as medications can have long-term negative on sleep.
Melatonin use may be helpful for some however is not encouraged in some
populations.

Improving sleep isn’t about finding one perfect strategy, it’s about building consistent
habits that support your body’s natural rhythms. None of the above are quick fixes, it
takes time and consistency to improve sleep.
